How Many Calories Does Walking Burn? The Real Math
Search results for walking calories are full of single numbers — "walking burns 100 calories per mile" — that are wrong for most people most of the time. The real answer is a short formula with three inputs: your weight, your speed, and the grade under your feet.
The MET framework
Exercise science prices activities in METs — multiples of resting metabolic rate. One MET is roughly 1 kcal per kilogram of body weight per hour. Walking's published values: about 2.8–3.0 METs at a casual 2.5 mph, 3.5 at a moderate 3.0 mph, 4.3 at a brisk 3.5 mph, 5.0 at 4.0 mph, and 7.0 at a near-jogging 4.5 mph. Multiply the MET value by your weight in kilograms and the hours walked, and you have your burn.
Worked examples
A 150-pound (68 kg) person at a brisk 3.5 mph: 4.3 × 68 × 1 = about 292 calories per hour. A 200-pound (91 kg) person at the same pace: about 391 per hour. Per mile, most adults land between 65 and 110 calories depending on weight — heavier bodies pay more per step, which is why calorie-per-mile folklore misleads. Speed matters non-linearly: pushing from 3 to 4 mph raises the per-hour burn about 43 percent, and even the per-mile cost rises at fast paces because quick walking is mechanically less efficient than slow.
The grade multiplier
Incline is the biggest lever most walkers ignore. Standard equations add roughly 50–60 percent to energy cost at a 5 percent grade and can double it by 10–12 percent — a 3 mph walk up a steep hill out-burns a flat 4.5 mph power walk. This is the entire logic of incline walking and much of the appeal of rucking, where added load raises cost another 20–30 percent.
Why your tracker disagrees
Validation studies of consumer wearables find calorie estimates commonly off by 20–40 percent, usually high, because devices infer effort from wrist motion and generic formulas. Treat tracker calories as a consistent index for comparing your own days, not as currency to eat against — the mistake dissected in our weight loss article. For a cleaner estimate, our walking calculator applies the MET equations to your actual weight, pace, and time.
Frequently asked questions
How many calories does walking a mile burn?
Between roughly 65 and 110 calories for most adults, depending mainly on body weight - heavier walkers burn more per mile.
Does walking faster burn more calories per mile?
Slightly, yes - fast walking is less mechanically efficient, so per-mile cost rises at brisk paces, and per-hour burn rises steeply.
